Should You Take Beta-Alanine, Sodium Bicarbonate, or Both?

If you've ever watched a friend scoop white powder into a glass of water before a race, then make a face like they just ate a bar of soap, there’s a good chance it was baking soda. 

Sodium bicarbonate, the ingredient that makes up baking soda, has been used as a performance supplement since the 1930s. Beta-alanine, which you're more likely to recognize from the tingling sensation that follows your pre-workout, also buffers the acid that builds up in your muscles during high-intensity exercise. They just do it in different places, on different timelines, with very different side effect profiles.

The Chemistry of “Feeling The Burn” 

Push hard enough, and your muscles start producing hydrogen ions faster than your body can clear them. Think the last 400 metres of a race, the final stages of a HYROX race, or a maximal effort on the bike. 

That buildup changes the chemistry inside your muscle cells, impairing the proteins responsible for contraction and contributing to the fatigue that forces you to slow down.

Managing that process is what acid buffering is all about, and there are two well-studied nutritional strategies for doing it. Both beta-alanine and sodium bicarbonate address this problem., but from different sides of your cell walls.


Beta-Alanine: Buffering From the Inside

Beta-alanine works by raising muscle carnosine levels over time. Carnosine is a dipeptide that acts as an intracellular buffer, directly soaking up hydrogen ions inside the muscle cell. Beta-alanine is the rate-limiting factor in that process, and supplementing with roughly 3.2–6.4g per day for four weeks or longer progressively raises muscle carnosine, expanding the cell's capacity to tolerate acid buildup before performance starts to slide.

Beta-alanine works best when taken daily and consistently, and is most noticeable during repeated high-intensity efforts and sustained work at high outputs: track events, interval training, HYROX-style races, cycling time trials, combat sports, and anywhere acidosis is a limiting factor. 

Timing your dose matters too. In soleus muscle, carnosine loading was meaningfully more efficient when beta-alanine was taken alongside a meal rather than between meals, likely because meal-driven insulin release helps drive uptake into muscle. The main side effect is paresthesia, a harmless tingling sensation usually felt in the face, neck, or extremities. Splitting your daily dose into smaller servings taken with meals reduces how intense that feels.


Sodium Bicarbonate: Buffering From the Outside

Sodium bicarbonate works differently than beta-alanine. Instead of buffering acid inside the muscle cell, it raises the pH of the blood and fluid surrounding it. That expanded gradient between inside and outside the cell speeds up the efflux of hydrogen ions and lactate out of the muscle, making it easier for the cell to offload the acid it's producing.

This mechanism works fast. A single dose of around 0.2–0.5g per kilogram of body mass, timed roughly 60–180 minutes before exercise, can raise blood pH enough to produce a same-session ergogenic effect. No loading phase required. The ergogenic window is mostly high-intensity efforts lasting roughly 30 seconds to 12 minutes: rowing, cycling, swimming, repeated short efforts, combat sports, and the like.

That said, dose matters more than the "just take sodium bicarb" narrative suggests. One recent trial testing a lower 0.2g/kg dose, taken either acutely or across four days, found no improvement in high-intensity endurance cycling performance compared with placebo. Undersizing the dose can mean underwhelming results.


The Sodium Bicarbonate GI Dilemma

The mechanism that makes sodium bicarbonate effective is also what causes its most common side effect. A large dose entering the stomach creates an osmotic load, draws water into the intestine, and produces CO2. In one controlled trial using a standard 0.3g/kg dose, 91% of participants reported diarrhea, 64% reported bloating, and 45% reported nausea. This is a meaningful risk to know about before race day.

For some athletes, it’s manageable. For others, it's enough to tank performance or make supplementation impractical. Splitting the dose, taking it with food, and testing your protocol in training well before competition all help. Newer delivery formats are targeting this problem directly—in one recent trial using an enteric-delivery bicarbonate product improved repeated 4 km cycling time trial performance while causing minimal GI discomfort, which suggests the GI issue is more about delivery than the ingredient itself.

Beta-alanine, by contrast, doesn't carry that risk. It buffers acid inside the muscle cell without involving the gut. The tingling is the only side effect to manage, if at all.


Both Supplements Work Well Together

Because beta-alanine and sodium bicarbonate target different biological compartments (intracellular and extracellular), combining them appears to produce a significant benefit. The muscle carnosine built up through beta-alanine handles acid accumulation inside the cell, while the elevated plasma bicarbonate from sodium bicarbonate speeds acid clearance out of it. Which One Is Right for You?

Beta-alanine is the better fit for most athletes as a long-term training supplement. It builds muscle carnosine over weeks and months, improves performance in any sport where sustained high intensity is a limiting factor, and comes without GI risk. It's the foundation of an acid-buffering strategy.

Sodium bicarbonate can add an acute boost on top of that foundation, particularly for shorter, high-intensity efforts where GI tolerance isn't an issue. If you're going to use it in competition, test your individual dose and timing extensively in training first. Response varies a lot between people, and the last thing you want is to find out on race day that your gut can't handle it.

For most athletes, the practical answer is to build their base with beta-alanine consistently, and treat sodium bicarbonate as an optional race-day tool if your gut can handle it.
