The Hidden Cost of Training Too Close to Bedtime

You had a tough session, your legs are sore, and you're expecting one of your best nights of sleep all week. Then, you check your watch the next morning and it tells a different story: sleep score is down, resting heart rate is up, and HRV took a hit.

If that's happened to you, you're not imagining it, and it's not random. A 2025 study on nearly 4 million nights of wearable data gives us the clearest picture yet of why, and it mostly comes down to two things: how hard you trained, and how close to bedtime you did it.


The Biggest Study on This Topic, by Far

Researchers from Monash University pulled data from 14,689 people wearing WHOOP devices over a full year, covering just over 4 million nights across the participants, making it the largest study of its kind. When a hard session ended within about 4 hours of bedtime, the higher the strain, the more sleep took a hit:

  • Sleep onset delayed by up to 80 minutes
  • Total sleep time cut by up to 42.6 minutes
  • Resting heart rate that night up to 15% higher
  • Heart rate variability that night down as much as 32.6%

The encouraging part of that data is what happened outside that window. Exercise finishing 4 or more hours before bed showed no disruption at all, no matter how hard the session was. So, this is less of a "don't train hard" problem than a timing one.

It's worth flagging that this study tracked WHOOP users specifically, so the exact numbers are tied to that device's measurements. Other wearables tracking similar metrics would likely show a similar pattern, though we'd stop short of calling it identical.


Why This Happens

The likely mechanism here isn't complicated. Hard training keeps your sympathetic nervous system, your body's "fight or flight" side, switched on: elevated heart rate, elevated body temperature, elevated alertness. Falling asleep well depends on the "rest and digest" side taking back over, and a tougher session simply takes longer to power down from. If bedtime arrives before your body's made that switch, sleep is what pays for it.


It's Not Quite as Simple as "Hard Exercise Ruins Sleep"

Two things round out the picture here, and they make it more useful than the headline alone.

A meta-analysis pooling the existing research on evening high-intensity exercise found it generally doesn't reduce total sleep time or overall sleep quality. The one exception was REM sleep, which dropped by about 2.34% on average. So hard training later in the day may not ruin your night so much as reshape it slightly, and timing seems to be what decides whether you actually notice.

That nuance matters for athletes specifically. Sleep disruption around training and competition is a well-documented pattern in athlete populations, not something that only shows up for casual gym-goers. And it's worth knowing why this took so long to pin down: many earlier studies only tested light or moderate evening exercise, which is where the old "exercise won't hurt your sleep" advice came from in the first place. Nobody had properly tested truly strenuous sessions close to bedtime until the WHOOP study did.

Where Creatine Might Fit In

Sometimes a late, hard session isn't optional. A big race, a late game, a travel schedule that doesn't cooperate. On those nights, it's worth knowing creatine may offer a second line of defence, not for the sleep itself, but for what a rough night costs you the next day.

These are early, specific findings rather than a settled picture, but together they point to creatine doing double duty: supporting the training itself, and possibly softening the mental cost on the nights that same training gets in the way of sleep.


What This Means for Your Training

  • If you train in the evening, the clock matters more than the intensity. Finishing a hard session 4+ hours before bed is what keeps sleep untouched, based on the data above.
  • If a late session is unavoidable, dial back the intensity, not the training itself. A lighter evening session is far less likely to disrupt sleep than a maximal one.
  • Don't panic over one rough sleep score. A single bad night after a hard, late session lines up with what the research shows, not necessarily a red flag about your recovery in general.
  • Pay attention to resting heart rate and HRV the morning after a late, hard session specifically. A dip may simply be your nervous system still working through the training stress rather than something to worry about.

None of this means training less or training easier. It means hard training and good sleep aren't actually in conflict, they just need enough space between them.

So next time you check your recovery score after a late, hard session, you'll know exactly why it looks the way it does. Next time it happens, take a look at your resting heart rate and HRV the following morning. There's a good chance the pattern above shows up in your own data too.
